Dolphins sleep lightly and wake easily. You often feel tired and wired at the same time, alert at bedtime and foggy in the morning.

For this type, ritual beats willpower. A narrow, protected sleep window and a repeatable wind-down do far more than any single trick.

What being a Dolphin means

A chronotype is your body's preferred timing for sleep and alertness. The Dolphin pattern is defined less by early or late timing and more by how lightly and how variably you sleep.

Dolphins tend to run a slightly elevated arousal state at night. The nervous system does not power down cleanly at bedtime, so noise, light and stray thoughts pull you back toward waking.

About 10 percent of adults fit this pattern. Many Dolphins underestimate how much they actually sleep, because fragmented sleep feels shorter than it is. This is normal and it is not evidence that you are broken.

  • Keep the sleep window deliberately narrow. Time in bed beyond your need makes Dolphin sleep lighter, not longer.
  • Do not go to bed until you are sleepy. Lying awake teaches your brain that bed is a place for thinking.
  • If you are awake for more than twenty minutes, get up, keep the lights low, and return only when sleepy.
  • Cover the clock. Calculating how little sleep you are going to get is the single most reliable way to stay awake.
  • A cool, dark, quiet room matters more for you than for any other type. Earplugs and blackout are not luxuries here.

  • Spending too long in bed hoping for more sleep, which fragments what you do get.
  • Caffeine after midday, which stays in your system long enough to matter at bedtime.
  • Clock-watching at 3am and doing arithmetic about tomorrow.
  • Late intense exercise or heavy meals, both of which raise night-time arousal.
